Which exercise helps in the bedroom? A research-backed 4-week plan for busy office men

Which exercise helps in the bedroom: a dumbbell and a heartbeat line

Up early to beat the traffic, at a screen all day, Thai barbecue with friends in the evening, home late and straight to sleep... A few years of that and the beer belly arrives, the BTS stairs leave you puffing, and the bedroom starts to feel "not quite like before".

Sound familiar? You’re not alone, and the good news is that a man’s body responds to exercise faster than you’d think. Several studies show that moving the right way genuinely helps blood vessels, erections, stamina and confidence.

This article sums up which exercise, and how much, actually makes a difference, with a 4-week plan you can follow even with a busy job.

The 30-second version

  • 160 minutes of cardio a week (40 minutes × 4 days) for 6 months helps reduce erection problems
  • 3 months of pelvic floor training: in one study 40% regained normal erections and another 35.5% improved
  • Obese men who lost weight and moved more for 2 years: 31% back to normal versus 5.5% of those who didn’t
  • Sleeping only 5 hours for one week lowered daytime testosterone by 10–15%

Why does exercise matter in the bedroom?

An erection is about blood flowing in and being held there. The penile arteries are much smaller than the heart’s, so they are often affected first when blood vessels start to lose condition (erection problems as a heart warning sign).

Exercise keeps blood vessels flexible, helps the body make nitric oxide, trims belly fat, lowers blood pressure and deepens sleep, all of which bear directly on how ready you are in bed.

What research says about exercise: 160 minutes of cardio, pelvic floor training, weight loss and sleep

1. Cardio: the most important foundation

A 2018 systematic review by Gerbild and colleagues pooled exercise intervention studies in men and concluded that moderate-to-vigorous aerobic activity of 160 minutes a week, or 40 minutes four times a week, for 6 months helps reduce erection problems, especially in men who are inactive, overweight, have high blood pressure or metabolic syndrome.

What counts as "moderate"? You breathe harder and can speak in short sentences, but couldn’t sing.

Options that work in Thailand

  • Brisk walking or jogging in Lumpini Park, Benjakitti Park or a park near you, early morning or after 5 pm when the sun is softer
  • Cycling, on the road or in the gym
  • Swimming, great in the heat and easy on the knees
  • Badminton or football with friends after work: more fun, so you keep going longer

2. Pelvic floor training: the secret move that needs no gym

The pelvic floor muscles help trap blood in the penis during an erection and help control ejaculation.

Dorey and colleagues (2005) had 55 men with erection problems lasting over 6 months train their pelvic floor for 3 months: 40% regained normal erections and another 35.5% improved. For finishing too fast, Pastore and colleagues (2014) found 12 weeks of training helped 82.5% gain control (finishing too fast?).

How to train

  1. Find the muscles by doing what you’d do to "stop peeing" (only to locate them, not while actually urinating)
  2. Squeeze for 3–5 seconds, then relax for 3–5 seconds
  3. Do 10 reps, 3 times a day, lying, sitting and standing
  4. Breathe normally; don’t clench your buttocks, thighs or stomach

You can do it in traffic, in meetings or waiting for the BTS, and nobody will know 😉

3. Strength training: legs, hips and core

Your legs, glutes and core are the muscles you actually use in bed. Stronger means you tire later, balance better and have energy to the finish. You can start without a gym.

  • Squats: 3 sets of 12–15
  • Hip bridges: lie on your back, knees bent, lift your hips and hold 2 seconds; 3 sets of 15. Works the glutes and pelvic floor too
  • Plank: hold 20–45 seconds, 3 times
  • Push-ups: 3 sets of as many as you can (start on your knees if needed)

Do this 2 days a week, not back to back. It takes about 20 minutes.

4. Lose the belly: abdominal fat is the real enemy

In a randomised trial published in JAMA in 2004, Esposito and colleagues had 110 obese men with erection problems eat less and exercise more for 2 years: 31% regained normal erections, compared with only 5.5% of men who didn’t change.

For Asian men, the commonly used guideline is a waist under 90 cm, measured at the level of the navel.

Small changes, Thai-style

  • Thai barbecue, shabu and grills: cut down to once a week
  • Thai iced tea, iced coffee and soft drinks: switch to less sweet or unsweetened
  • Sticky rice or steamed rice: half a scoop less, more vegetables instead
  • Cold beer after work: no more than 1–2 (alcohol and erections)
  • Foods that help: see 10 foods for men

5. Sleep enough: the easiest "exercise" of all

Leproult and Van Cauter (2011) had healthy young men sleep only 5 hours a night for one week, and their daytime testosterone fell by 10–15% (signs of low testosterone).

  • Aim for 7–8 hours a night
  • Put your phone down 30 minutes before bed
  • Avoid hard workouts too close to bedtime
  • Loud snoring and waking unrefreshed? Ask a doctor about sleep apnoea

A 4-week plan for busy office men

4-week plan for office men: brisk walking, cardio, strength training and sleep

Every day: pelvic floor training, 10 reps, 3 times a day

Week Cardio Strength Goal
1 Brisk walk 30 min × 4 days – Wake the body up; take the stairs
2 35 min × 4 days 2 days Add resistance
3 40 min × 4 days 2 days Hit 160 minutes
4 40 min × 4 days (1 interval day) 2 days Make it a habit; sleep 7 hours

Tips to make it stick

  • Train with a friend or your partner: harder to skip than going alone
  • Put it in your calendar like a meeting
  • Don’t expect results in a week. Many men feel more energetic and sleep better within 2–4 weeks, but the erection studies ran for about 3–6 months
  • If you have a health condition such as heart disease, high blood pressure or diabetes, or haven’t exercised in a long time, see a doctor before starting (diabetes, blood pressure and the bedroom)

FAQ

How long until exercise makes a difference in bed?

The erection studies ran for about 3–6 months, but many men feel more energetic and sleep better in the first 2–4 weeks.

Is long-distance cycling bad down there?

Sitting on a hard saddle for a long time can press on the perineum and cause numbness. Choose a well-padded saddle, set the height correctly and stand up regularly. If numbness keeps happening, see a doctor.

Does heavy lifting boost testosterone?

Strength training helps muscle, body fat and confidence, but it doesn’t have to be very heavy. What matters more is consistency, losing the belly and sleeping enough.

Can you exercise too much?

Yes. Training very hard without rest can cause chronic fatigue and lower sex drive. Take at least 1–2 rest days a week.

Can I take Nicky9 Men before a workout?

Nicky9 Men is designed to be taken before sexual activity, about 15 minutes beforehand, no more than 1 capsule per day. More in the Nicky9 Men how-to and FAQ.

Summary

A fit body is the best long-term helper in the bedroom. Build up to 160 minutes of cardio a week, train your pelvic floor daily, work legs and core twice a week, lose the belly and sleep enough.
